**Side note: For this article, I will use the term 'workout(s)' to mean 'performance training workouts that last no longer than 1 hour' (but many of the same principles can be used for practices and even games). Another article will be written later that will be more specific to nutrient timing around different sporting events and practices.

Nutrient Timing - When to Eat is Just As Important As What to Eat!

Fuel for the Workout (Pre-workout) (30-35 min)

Without going into too much detail (remember, there are large books written on this subject and I'm trying to sum it up in less than a page!), I want to say that your pre-workout consumption should be limited to carbohydrates, but may contain some protein. Recent studies in the International Journal of Sports Nutrition (IJSN) showed that there was no realized advantage of adding protein to a pre-workout shake. I recommend having a carbohydrate (CHO) drink or water (depending on the timing of your last meal) within 30-45 min. of your workout. Typically .8-1.2 grams of CHO per kilogram of bodyweight is a suitable range for consumption. No matter what intensity the workout, the body still uses sugar (glycogen) stored in both the muscles and liver as its first fuel source. If there is insufficient levels of sugar stores in the body, it will break down whatever is available and convert it into sugar for fuel. Often, with lean athletes, the body will break down muscle tissue for fuel-this is NOT desirable. So, make sure you have some CHOs in your system. A good drink source that I've found (that is reasonably priced) is Carbo Force by American Bodybuilding. It is high in CHO content, but not in sugars, so it won't have any detrimental effect to your workout. This drink contains enough CHO that you can consume about half of the drink before your workout and still have half left for your post workout CHOs.

Hydrate for Performance (during the workout)

Research has shown that the best source of hydration during a workout is water. If energy is an issue, it is OK to consume a light CHO beverage such as sipping on Carbo Force, or a little watered down fruit juice. If you would like to start preparing the body to rebuild and repair muscle tissue after your workout, you may want to try a water beverage infused with branched chain amino acids (BCAA's). An example of this is Aqua Force by American Bodybuilding, and I'm sure there are a few additional products on the market that are similar. Preferably though, as a result of current research, you should stick with water or BCAA infused water during your workout.

Ingredients to Repair, Rebuild, Regenerate (Post-workout) (30 min)

After your workout, it is imperative to begin by replacing the fuel sources that you depleted. This would mean you need to replace the sugars in your system. A medium-to-quick absorbing CHO would be optimal here. Examples would be Gatorade, Accelerade, or the remainder of your Carbo Force. It is also important to consume proteins to supply the body with the necessary amino acids to begin to repair the muscle tissue that was broken down during your workout. Proteins that I have found work very well are Muscle Milk (by Cytosport), and Pure Pro (by American Bodybuilding. (There are many proteins on the market, but many of them have 'cheaper' forms of protein that aren't optimal for muscle tissue repair. If you have a question about a specific product, let me know)).You have a 'window' of 30 minutes to get the CHOs and proteins supplied to your system. If you wait too long, your body will first find another way to replace the sugars (by breaking down other tissues), then it may even neglect to fully repair and rebuild the damaged muscle tissue. Many expert sports nutritionists also recommend consuming a well balanced meal within 1.5 hours after your workout. This further enhances the recovery stage and helps ensure the body has the necessary nutrients to adapt and repair itself.

The bottom line is that in order to get the most out of your workouts, in addition to eating a well balanced diet throughout the day, you need to plan to consume CHOs and proteins around your workout schedule, followed by a nutrient rich balanced meal.

In childhood, we heard it: Drink a glass of milk at every
meal. Now TV commercials are touting the weight-loss
effects of milk and other dairy products. Can dairy
actually keep weight under control? How is that even
possible?

Michael Zemel, PhD, director of the Nutrition Institute at
the University of Tennessee at Knoxville, has published
numerous papers on this subject. He outlines his latest
research in the January 2003 Journal of Nutrition, mouse
studies showing the role of calcium in weight gain and fat
storage.

Too many people drop dairy from their diets when they try to
lose weight, he says. "They're shooting themselves in the
foot when they do that. Dairy products contain literally
hundreds of compounds that all have a positive effect on
human health and enhance the fat-burning machinery," he
explains.

Milk The Why & How

"When we cut dairy products, we send the body a signal, to
make more fat," says Zemel. "When your body is deprived of
calcium, it begins conserving calcium. That mechanism prompts
your body to produce higher levels of a hormone called
calcitriol, and that triggers an increased production of fat
cells."

High levels of calcitriol "tell" fat cells to store
themselves in the body, he says. This increase in calcitriol
also "tells" fat cells to expand, he says. "So you're
getting bigger, fatter fat cells. And a lot of big, fat
cells makes for a big, fat person."

Extra calcium in your diet suppresses this hormone, he says.
Your body breaks down more fat, and fat cells become leaner,
trimmer. A high-dairy diet can boost weight loss by about
70%.

But wait, there's more. "It turns out that milk, cheese, and
yogurt are much more effective than calcium supplements or
calcium-fortified foods," Zemel says. Why? Dairy products
are a complex collection of compounds. Like phytochemicals
found in fruits and vegetables, there's more than vitamins
and minerals in dairy products. "They are not classically
nutrients, but are recognized as having beneficial effects."

Fat Calories Still Count, But Calcium Will Change Your Body
Composition

Dairy isn't a weight-loss miracle, says Zemel. Calories
still count. But even if you don't restrict calories, taking
in more calcium will change your body composition. You're
shifting calories from fat to lean body mass. "On the
scales, you may not see a change. But we've seen a loss of
body fat," he says.

"We need to think of milk as more than a calcium-delivery
vehicle," he says. "It's more than just calcium. It's
high-quality protein, a collection of amino acids that
provides positive effects on skeleton, muscle, and fat."

Zemel's research holds water, says Lara Hassan, MS, a
nutritionist with the Cooper Clinic in Dallas. Indeed,
"studies are showing that high calcium increases fat
oxidation or fat burning, and that results in greater fat
loss, and weight loss if it's a reduced-calorie diet.".

She cites one study in which obese men consumed two cups of
low-fat yogurt a day, and made no other changes in their
diet. They lost an average of 11 pounds over the course of a
year.

Water Heavy Foods Tell Your Brain You're Full

Tomato juice, tomato soup, vegetable soup, water-heavy foods
like these seem to trigger receptors in the stomach that
tell the brain you're sufficiently fed, says Barbara Rolls,
PhD, a professor at Pennsylvania State University and author
of The Volumetrics Weight-Control Plan: Feel Full on Fewer
Calories.

In fact, satiety, that "I'm full" feeling, is the secret
ingredient to weight management. "People don't like to deny
themselves. They feel a sense of failure when they deprive
themselves."

Broth, soups, and juices, along with whole fruits,
vegetables, and grains, are high in fiber and water content,
and low in fat and calories. "If you have soup before a
meal, it helps control hunger and you eat less," Rolls says.
"Low-calorie soup takes the edge off your hunger." Just be
careful not to eat rich, cream-based soups, they could add
calories to your diet, she says.

When You Add Water Rich Foods, You Add Volume But Few
Calories

How it works: Water dilutes the calories in food. You can
then eat more for the same calories. When you add
water-rich blueberries to your breakfast cereal, or
water-rich eggplant to your lasagna, you add food volume
but few calories, Rolls explains.

Grapes have more water content than raisins. For a
100-calorie snack, you can eat more grapes than raisins.
It's just that simple.

Fat Has Less Water Than Any Food

Fat has less water than any food element at 9 calories per
gram, alcohol is next at 7, followed by protein and
carbohydrates each at 4, Rolls says.

Want More Examples?

Consider the difference between chocolate milk and a milk
chocolate bar. A 1 1/2 ounce milk chocolate bar has 230
calories, while an 8-ounce glass of chocolate milk made
with whole milk has 250 calories. For about the same
calories, you get a portion that is five times bigger
than the chocolate bar.

Add more vegetables, and less pasta and fat, to a pasta
dish, and you get more food volume. You see the difference,
and feel satisfied when you eat it, she says.

Obese people eat more low-water foods than normal-weight
people, big portions of meats, full-fat milk and cheese,
fried eggs, high-fat desserts, one study shows. They also
ate few high-water foods like salads, fruits, skim milk.

Psychological satisfaction is powerful, she says. "We're
talking about dietary changes that people can sustain. If
fat content is too low, it doesn't satisfy your hunger. If
you don't enjoy foods, you are not in the long run going to
sustain the eating pattern. That's where people go wrong,
they go too extreme, so they're on the same old dieting
roller coaster."

Make The Weight Loss Switch

Rolls' theories are right on
the money, says Hassan. "There's a lot of research to back
this up. Foods with high water content take longer to eat,
and they generally leave people feeling fuller. People feel
better when their plate is full and their stomach is full."

Her advice:

Drink two glasses of water or other non-calorie beverage
before a meal.

At a restaurant, either eat a small salad or broth-based
soup.

At home, fill up half the plate with vegetables, one-fourth
with a starch, and one-fourth with protein -- so the
dominant part is vegetables. If you want seconds, veggies
would be the choice.

Before going to a restaurant, eat a high-volume, low-calorie
snack, fat-free milk, a piece of fruit, a cup of light
yogurt. "You won't be famished, so you won't eat a whole
basket of chips or bread."

If you get the evening munchies, drink bouillon, hot tea,
or light cocoa, or have two cups strawberries with light
cool whip. "It's a great dessert and only 100 calories,"
Hassan says.

Tea is calorie-free, has less caffeine than coffee, and
is a great source of antioxidants. However, tea won't
do much to help weight loss, Hassan tells WebMD. "Sip
tea to get full, but I would never tell someone it would
boost metabolism."

The bottom line for weight loss, follow a reduced-calorie,
healthy eating plan, get regular exercise, and do weight
training to increase lean body mass and speed up metabolism,
she says.

I’m going to assume that the reason you want to lose weight is to improve your quality of life. You are concerned about your health. Being over fat can contribute to major and minor health problems. Yes, you honestly believe it would be great to lose weight, but you don’t want to be miserable, and neither do the people around you.

By the way, I said over fat, rather than overweight, because healthy people can weigh more than what the charts and tables say they should weigh. Weight per se is not the problem. It’s the fat that cripples and kills people, so I was just making a point. According to the charts, when he was in the best physical condition of his life, Arnold Schwarzenegger was "overweight", but I doubt he was "overfat".

WELL, YOU CAN CUT CALORIES BY DIETING. RIGHT?

First, if not at the beginning, then somewhere in the diet, you will begin to feel deprived, depressed, and desirous of dessert. (Neat trick with the d’s, eh?) You might even feel like you’re being punished. Can’t eat the things you like. Can only eat asparagus, or bean sprouts, or three from this column and two from that column…except on the third Tuesday when the moon is full. Is it any wonder you and any other living human might quit a diet simply because of this nonsense? As if discomfort and stress were not enough, there are actually a couple of hidden reasons why diets don’t work. I’m not even going to go into the effects of stress and cortisol on your weight. IN FACT, DIETING CAN MAKE YOU GAIN WEIGHT.

Most diets are structured on one principle…cut calories taken in. Most of us burn calories at a given rate based on our age, physical makeup, activity, and heredity. The rate at which we burn calories is called the "metabolic rate". Our metabolic rate is unique to each of us, and is simply the measure of how fast we burn, or metabolize, calories. As we grow older, the metabolic rate slows down and eating the same number of calories as last year will cause us to gain weight. As we age, we also tend to become less active, and our body gradually changes its metabolic rate based on our activity levels as well.

When you begin to cut calories drastically, as in most diets, your body responds by lowering your metabolic rate. Even though you’ve cut your calorie intake, it now takes fewer calories to maintain your weight. While eating less, you might even find yourself gaining weight.

What usually happens when someone gets on board with an extreme diet? Well, eventually, they usually fall off the wagon and go back to their old eating habits…perhaps even bingeing a little….or a lot! If their body has learned to get by on fewer calories, what’s going to happen to the calories that are now excess? They will be stored as more fat.

If calories are cut too drastically, the body may actually begin eating itself, and it only wants the best! It’s going to go after muscle tissue. The problem with this is that muscle burns calories more effectively than other body components. When you lose muscle tissue, or muscle mass, you burn fewer calories. You are also probably not going to feel as well or as energetic, so you will become less active. So again, simply cutting down on calories might create a double whammy working against you.

By the way, one of the sources of muscle tissue that the body might begin to break down is called the heart! There’s no way that can be good for you.

Okay, you’ve slowed down your metabolism and lost muscle mass. Now you’re disillusioned and depressed because you’re not losing like you thought you would. You have less energy and you’re hungry all the time. You’re fed up with eating the same old stuff, you’re miserable, your family doesn’t understand, there’s nobody to talk to…! Oh! One little dish of ice cream won’t hurt, will it?

You could hire a dietician to help you plan meals. You can take prepared menus shopping to help you buy the specific ingredients needed for healthy, nourishing meals. You could take some courses and learn how to do all this yourself.

There’s where the diet problem lies. To control calorie intake properly, somebody has to be in charge of the nutritional side of a planned weight loss program. You can take the responsibility on yourself, but be prepared to spend a lot of time planning, preparing, and compensating.

There are organizations and companies who can provide the guidance, planning, and/or products to help. You might want to look at: NutriSystem, Jenny Craig, Weight Watchers, or TOPS International.

These can provide you with a broad range of delicious planned meal choices which can help you stay on target.

EXERCISE AND WEIGHT LOSS:

Remember that part about metabolism and muscle mass?

When you engage in physical activity; gardening, walking, weight lifting, swimming, biking or dance aerobics, for example, you burn more calories during the activity than during times at rest or most other less strenuous activities.

This is good, but it gets better. If the activity is strenuous enough, your metabolic rate can remain elevated for some time after the activity has ended. Uh Oh! I said “strenuous”, didn’t I? The degree to which the metabolism is raised, and the length of time it remains raised, will depend on various factors, of course, but one key factor is obviously the intensity and duration of the activity. However, the bottom line is that if you want to lose or control your weight, some sort of activity is important.

First up is your diet.

You need to structure you diet into 5 meals a day (if you are a women) or 6 meals (if you are a man).

This is probably freaking you out now, but please listen and I will explain. If you try to diet by eating nothing, you will gain weight the moment food enters your mouth afterwards.

Your body is like a fireplace-oven. It needs to be kept heated the whole time. Feeding the fireplace at the appropriate times will make it function perfectly. The same thing goes for your body. You need to space out meals throughout the day to keep your body in a metabolic state. Remember, your body WANTS to be fed constantly, but you have to give it just the right food. If you don't eat anything for quite a while and suddenly you eat a lot, your body will think it's not going to get food the nex time so it will produce fat from the meal you ate. It's a survival mechanism. Spacing 5-6 small meals throughout your day is the optimal way to keep your body's metabolic state constant. This way your body will start to burn fat like butter on a flaming hot pan.

When I am talking about 5 or 6 meals a day, I am talking about portions the size of both of your hands cupped together (like you're begging).2 to 3 hours apart between each meals are optimal.

I am going to provide you with the most powerful fat burning "good foods" known to mankind. Please don't try to eat just one of these. You won't lose weight. You need to combine them. I will explain it later using a predetermined meal plan. Here are the ingredients:

Even cardiovascular exercises adds muscle to your body, but not as much or fast as weight training.

This doesn't matter that much, because cardiovascular exercises does increase muscle mass to some extent, especially in your legs, but it doesn't make you look too muscular. Just nice and toned.

Here is a cardiovascular Interval exercise that you need to perform at least once a week, and a maximum of 3 times a week. Do not do them one right after the other. Leave a day or to between. You can do it on a stationary bicycle or treadmill or even outdoor running or cycling. Write it down and use a watch to time yourself. This exercise is fun and quick. Just do it.

I am going to provide you with a 2 day sample diet routine. You can eat the same one every day, but a little change now and then would help you stay focused with you diet and exercise.

QUICK WEIGHT LOSS MEAL PLAN - SAMPLE DAY 1

Breakfast: 1 large egg, 3 egg whites, 2 Slices Whole Wheat toast, 1 slice lean bacon, 1 tomato/green pepper sliced, 1 teaspoon ground flaxseed, half a glass of orange juice. Scramble whole egg and whites and add flaxeed. Fry in a pan that's sprayed with vegetable oil,if you don't have just fry it in a non stick pan. Put everything on your toast. Add your bacon and tamatoes or any other vegetable.

Snack: 1 bowl High fiber cereal or Oatmeal cereal

Lunch: Add the following foods to make a sandwich - 2 slices whole wheat bread. 2 ounces(56 grams) sliced roast beef, 2 leaves lettuce(washed obviously), teaspoon of low fat mayonnaise and 1 ounce(28 grams) of fat-free cheese.

Snack: 1 ounce(28grams) Raisins and 1 ounce Almonds. Please note!!! NO SALTED NUTS!

Dinner: 4-5 Ounces(113-142grams) Tendered Chicken Breasts; 2,25 ounces(63grams) cooked "whole wheat" spaghetti with a cup of spaghetti sauce; 1/2 teaspoon flour; 1 tablespoons water; 1 teaspoon olive oil; 1 tablespoon chilly powder; 1/8 onion finely chopped. Heat the oil in a nonstick pan. Add chopped onion and cook it for about 1 minute until it's brownish. Mix the flour and water in a small bowl (The amount of water and flour can be adjusted. The examples above was scaled down to provide one serving.) Additional water and flour may be required to make the flour-water mixture just right.) Add your chicken, the chilli powder,sauce and the flour mixture all to the pan. Stir it. Let it simmer uncovered for about 10 minutes. Serve it over your cooked spaghetti (you should cook the spaghetti separately).

Snack: Smoothie - 1 banana, 1/2 cup 1% milk, 1/2 cup low-fat vanilla yogurt, 1/8 cup frozen orange juice concentrate,2 teaspoons whey powder, 8 crushed Ice Cubes.

There is one thing about this quick weight loss diet that is really cool. You are allowed to cheat on one of your meals only ONCE a week. Preferably at lunch OR dinner. Lets say you ate correctly the whole week, Saturday comes and you feel like you want to order a pizza and drink a beer. Go ahead, order that pizza and drink that beer (limited to 2). Now remember to start your diet the next day and continue for the week until the next cheat meal.

Do you know why you can cheat on a meal? Breakfast: 1 whole wheat pita halfed to make to halfs (You can substitute the pita for whole wheat toast if you want to.); 1 & a half teaspoons low-fat cream cheese; 2 Slices ham or turkey; Some lettuce. Stack up the lot and make yourself a sandwich.

Snack: 1 & 1/2 cup berries; 3 Slices deli roast beef

Lunch: 1 can of Tuna in salt water; 1 Onion chopped to small pieces; 3 tablespoons of Low-fat mayonnaise; half a lemon; 2 teaspoons Olive Oil; half a cup on low fat cottage cheese; 2 slices whole wheat toast. Switch on your oven at 220'c. Add the tuna, mayonnaise and the low fat cottage cheese to a bowl. Mix it together and squeeze the lemon juice into the mixture. Layer a non stick glass flat bed oven bowl/tray with the Olive Oil; Add the chopped onion to the tray and put into the oven until onion is brownish. Take out the tray and add the tuna mixture to the tray. Put it back into the oven. Bake it for about 10-15 minutes ( or YOU can decide to take it out of the oven.) Put the mixture on your whole wheat toast.

Snack: 1 ounce Raisins and 1 ounce Almonds

Dinner: 3 ounces(85 Grams) lean sirloin steak; 1/4 cup Hunan stir-fry sauce; 1 cup COOKED BROWN rice; 1/4 cup chopped broccoli; 1/2 a Jalapeno pepper sliced; 1/2 a cayenne pepper sliced; 1/2 carrot sliced; 1 teaspoon olive oil. Heat the olive oil in a non stick pan over high heat. Throw in the sliced carrot and brocolli and cook until tender. Add your peppers and steak and continue cooking until the meat is done. Add the sauce and serve everything over the cooked rice (The rice should be cooked separately).

Snack: A smoothy - 1/2 cup low-fat vanilla yogurt, 1 cup 1% milk, 1 cup fresh or frozen strawberries, 2 teaspoons peanut butter, 2 teaspoons protein whey powder, 8 Crushed Ice Cubes.

Tip 1 - Make sure you eat 5-6 meals a day spaced out 2 to 3 hours apart.

Tip 2 - Try substituting your snacks with smoothies.

Tip 3 - Use the "fat burning food" ingredients above as a basis for all your meal decisions

Tip 4 - Drink the right beverages. Try to stay away from alcohol and sodas

Tip 5*- Drink 8 glasses of water a day (VERY important factor in weight loss - PLEASE trust me with this one. Just do it!)

Tip 6 - Have a cheat meal once a weak, not a fat buffet - Remember to control yourself. Don't go overboard.

Tip 7 - Go to the gym 3 times a week and do your interval session as described above. Go at least once if you can't 3.
